The 10-minute strength plan for over 50

After 50, most people lose a little muscle every year and don't notice until the stairs, the jars and getting up off the floor get harder. Muscle is what keeps you independent at 80. Here is a plan that takes 10 minutes, twice a week, plus the two things to eat and drink that make it work.

What you'll get from this page

  • Why muscle goes after 50, and the three things that keep it
  • A 10-minute circuit you can do holding the kitchen counter
  • How much protein you actually need, with a food table
  • Creatine explained: what it is, the right form, the right dose, and the kidney question
  • Who should check with a doctor first

Why muscle goes after 50

Muscle is use-it-or-lose-it tissue. From about 50, three things change at once: we lift less, we eat less protein, and our muscles get worse at using the protein we do eat. Studies estimate adults lose roughly 3 to 8% of muscle per decade after 30, and faster after 60. Strength goes even quicker than size. The good news: muscle responds to training at every age, including in your 70s and 80s.

1load it

Give your muscles a reason to stay

Two short sessions a week of pushing, pulling, standing up and carrying. Not a gym, not an hour. Enough that the last few repetitions feel hard.

2feed it

Protein at every meal, not just dinner

Older muscle needs a bigger dose of protein per meal to switch on repair. Aim for about 25 to 30 g at breakfast, lunch and dinner.

3fuel it

Top up the muscle's quick-energy store

Creatine is the fuel your muscles use for the first few seconds of any hard effort, like standing up from a low chair or carrying the shopping upstairs. Your body makes some, and you get some from meat and fish, but the store is rarely full. A daily 3 to 5 g keeps it topped up. Below is how to take it properly.

The plan

Do the circuit twice a week on days that aren't next to each other. Everything else is daily. Give it four weeks before you judge it.

Morning

Two minutes while the kettle boils

10 slow sit-to-stands from a kitchen chair (hands off the table if you can), then stand on one leg for 20 seconds each side, fingertips on the counter. That's it. It wakes up the muscles that stop falls.

Breakfast

25 g of protein and your scoop

Eggs, Greek yogurt, cottage cheese or a protein shake. Then one level scoop of creatine (about 5 g) stirred into water, juice or your coffee. It has no taste. Same time every day, with food, is all that matters.

2Γ—a week

The 10-minute counter circuit

Hold the kitchen counter for balance whenever you need it. Do each move for 40 seconds, rest 20, and go round twice.

Move How
Sit-to-stand From a chair, feet flat, stand up without using your hands, sit back down slowly. Harder: hold a bag of flour against your chest.
Counter push-up Hands on the counter edge, walk your feet back, lower your chest towards the counter and push away. Harder: use a lower surface.
Step-up One foot on the bottom stair, step up and down, swap legs each round.
Farmer's carry Pick up two full shopping bags or water bottles, stand tall, walk the length of the kitchen and back.
Wall sit Back against the wall, slide down until your thighs burn, hold.

When two rounds feel easy, add a third round or make each move harder. That's the whole programme.

Evening

Walk after dinner, protein before bed

A 15-minute walk after your main meal, then a small protein snack (a yogurt or a glass of milk) before bed. Muscle repairs while you sleep, and it needs something to repair with.

How much protein is 25 g?

Most people over 50 get a big dinner and almost nothing at breakfast. Spread it out instead. Rough amounts per serving:

Food Serving Protein
Chicken or turkey breast 120 g cooked 36 g
Tinned tuna or salmon 1 tin (120 g) 28 g
Greek yogurt 200 g 20 g
Cottage cheese 200 g 22 g
Eggs 3 large 19 g
Lentils or beans 1 cup cooked 15–18 g
Milk 1 large glass (300 ml) 10 g

Typical values from USDA FoodData Central. Brands vary, read the pack.

Creatine, explained properly

Creatine is one of the most studied supplements there is, and for a long time it was sold only to bodybuilders. The research on older adults changed that: combined with strength training, creatine supports muscle strength and power, and helps the muscle you work keep what it builds.*

The form

Monohydrate, nothing else

It's the form in almost every study. "Buffered", "HCl" and blends cost more and have no extra evidence. Look for creatine monohydrate as the only ingredient.

The dose

3 to 5 g a day, every day

You don't need a loading week. A daily scoop fills the store in about three to four weeks and keeps it full. Skipping days slowly empties it again.

The timing

With a meal, any time

Morning with breakfast is easiest to remember. Mix it in water, juice, coffee or a shake. Drink normally through the day.

What to expect: in the first week or two you may gain 1 to 2 lb. That's water held inside the muscle, not fat, and it's the sign it's working. Strength and the feeling of "more in the tank" come over the following weeks, only if you're doing the circuit.

Good to know

Is creatine bad for your kidneys?

In healthy adults at normal doses (3 to 5 g a day), studies over many years have not shown harm to kidneys. It does raise a number on routine blood tests called creatinine, because creatinine is what creatine turns into after it's used. The number goes up, the kidneys are fine. Tell your doctor you take it so the result is read correctly. If you already have kidney disease, don't start it without your doctor's say-so.

Will it make me bulky?

No. The small early weight change is water inside the muscle. Visible size takes years of heavy training; creatine on its own won't do it.

Is it for women too?

Yes, the same dose. Much of the recent research on creatine after 50 is in women, especially around muscle, bone loading and energy.

Do I need to cycle it or take breaks?

No. It's a daily habit, like protein. If you stop, the store empties over about a month and you're back to where you started.

What if I forget a day?

Nothing happens. Just take it the next day. Don't double up.

Ask your doctor first if…

  • You have kidney disease, or only one kidney.
  • You take water tablets (diuretics) or medicines your doctor has told you are hard on the kidneys.
  • You're pregnant or breastfeeding, or under 18.
  • You haven't exercised in years and have a heart condition: start the circuit gently and check with your doctor.

The plan on one card

  • Morning: 10 sit-to-stands, one-leg balance 20 s each side
  • Breakfast: 25 g protein and one scoop of creatine monohydrate
  • Twice a week: the 10-minute counter circuit, two rounds
  • Every meal: about 25 to 30 g of protein
  • Evening: walk after dinner, a protein snack before bed
The creatine we make

One ingredient. The right form. The right dose.

The plan works with any plain creatine monohydrate. This is the one we make: pure monohydrate, 5 g in every scoop, nothing added for flavour or colour, so it disappears into whatever you're already drinking.
